A six-week treadmill plan that gradually builds walking time, incline, speed, and weekly frequency toward 30 minutes at 12% incline and 3.0 mph. The current starting phase is week 1, with three incline sessions plus easy walks and short strength blocks.
Build toward 12 percent incline, 3.0 mph, and 30 minutes with a steady six-week ramp.
Weekly Rhythm
Follow four incline sessions, up to two easy walks, two strength blocks, and one full rest day.
Incline
Monday · 40 to 45 min total
Easy walk
Tuesday · 20 to 30 min
Incline and strength
Wednesday · 52 to 60 min total

12 to 15 min, five movements
Easy or rest
Thursday · 0 to 30 min

Six-Week Ramp
Change one variable each week, with duration increasing before incline and speed.
Start steady
Week 1 · 3 sessions
Walk for 15 minutes at 5 percent incline and 2.0 mph.
Add time
Week 2 · 3 sessions
Walk for 20 minutes at 5 percent incline and 2.0 mph.
Reach duration
Week 3 · 3 sessions
Walk for 30 minutes at 5 percent incline and 2.0 mph so calves and knees can adapt.
Raise effort
Week 4 · 4 sessions
Walk for 30 minutes at 8 percent incline and 2.5 mph.
Add incline
Week 5 · 4 sessions
Walk for 30 minutes at 10 percent incline and 2.5 mph.
Full protocol
Week 6 · 4 sessions
Walk for 30 minutes at 12 percent incline and 3.0 mph.
How It Works
The target block is simple, but warm-up, effort, and form make it sustainable.
Read the Numbers
The target is 12 percent incline, 3.0 mph, and 30 continuous minutes, covering about 1.5 miles.
Budget Enough Time
Warm-up and cool-down sit outside the 30-minute block, so allow 40 to 45 minutes.
Check Your Effort
Keep incline work near 6 or 7 out of 10, where short sentences remain possible.
Warm Up Fully
Walk 3 to 5 minutes at 0 to 2 percent and 2.5 mph, do 10 ankle circles per side and 10 slow squats off the belt, then walk 2 minutes at target speed and half the target incline.
Hold Settings Steady
Set speed and incline once for the main block, then look ahead, stay tall, use a comfortable stride, and swing your arms.
Limit Rail Use
Use the rails only to mount, dismount, or recover balance because leaning removes much of the work.
Change One Number
Increase minutes before incline or speed, and trust your breathing because treadmill grades vary by machine.
Progress Rules
Choose the starting point and route that match your current capacity.
Beginner Start
Begin at 5 percent, 2.0 mph, and 15 minutes for three weekly incline sessions, then follow the ramp from Week 1.
Intermediate Start
If 30 minutes at 8 percent and 3.0 mph is comfortable without rail support, begin at Week 4 and hold the top settings for four weeks.
Repeat Hard Weeks
Repeat any week that still feels hard instead of advancing.
Pick One Route
Either reach 12 percent at a slower pace before building to 3.0 mph, or hold 3.0 mph while adding 1 percent incline each week.
Add Frequency Last
Once four top-setting weeks feel routine, add a fifth incline session before going beyond 12 percent.
Handle Missed Days
Use the next available day and continue in order, repeat the prior settings after missing most of a week, or step back one ramp stage after two or more weeks away.
Scale When Needed
A session at 5, 8, or 10 percent, 2.0 or 2.5 mph, or 10 to 15 minutes still counts when repeated consistently.
Safety Check
Use extra care before beginning or when balance and form change.
Ask Before Starting
Speak with a qualified health professional first if you are pregnant, have a cardiovascular or metabolic condition, have balance problems, or are returning after injury or surgery.
Respond to Gripping
If you must grip the rails to remain on the belt, lower the incline by 2 percent and finish at that setting.
