Run Each Session

Warm up first, count only work sets, and protect your form as effort rises.

Warm Up First

Do 5-10 minutes of easy walking, cycling, or rowing, then rehearse the day's patterns with controlled reps.

Build Practice Sets

Before the first lift, do 8-10 reps with an empty bar, 5 reps near half weight, and 2-3 reps near working weight.

Leave Clean Reps

Finish with 2-3 good reps available and stop when your range shortens or your position changes.

Rest By Exercise

Rest 2-3 minutes after the main lift, 90-120 seconds after secondary lifts, and 60-90 seconds after isolation work.

Keep Your Choice

When alternatives are offered, choose one exercise and keep it for several weeks.

Shorten When Needed

For a 45-minute session, complete the first four exercises and add one more only if time allows.

Bench Progression Example

Add reps within the range before increasing the load.

Progress With Control

Load increases follow repeatable reps, full range, and stable technique rather than the calendar.

Earn The Increase

Add weight only when every set reaches the top of its range with controlled form and 2-3 clean reps available.

Use Small Jumps

Add 2.5-5 lb to upper-body lifts, 5-10 lb to lower-body lifts, or move to the next machine pin.

Count Other Wins

Cleaner reps, fuller range, and the same work with less strain are progress even without more weight.

Protect Your Range

Do not increase weight when extra reps came from shortening the movement.

Build The Plank

Add 5-10 seconds weekly, then choose a harder variation after every set reaches 60 seconds.

Levels And Timing

Choose the version that matches your current training experience and available time.

Beginner Weeks 1-2

Do 2 work sets per exercise, leave 3 reps available, skip the final accessory, and finish near 50 minutes.

Intermediate Routine

Use all listed sets, leave 2 reps available, and keep the session near 70 minutes.

Forty-Five Minutes

Complete the first four exercises, then add one more only when time remains.

Eight-Week Review

Review the routine after eight weeks unless pain appears or the schedule clearly does not fit.

Recovery And Missed Days

Keep the exercise sequence intact and reduce work when several recovery signs gather.

Watch Recovery Signs

Consider an easier week when performance falls for two weeks and heavy-feeling loads, lasting soreness, poor sleep, or worse joint comfort appear together.

Take An Easier Week

Keep the same exercises, complete about half the usual work sets with comfortable loads, then resume gradually.

Preserve The Order

After a missed day, train next with the skipped session and continue Upper A, Lower A, Upper B, then Lower B.

Reset After A Week

After missing a full week, repeat the previous loads or use slightly lighter ones.
