How it works
Warm up first, press while fresh, and count only the listed work sets.
Warm up first
Spend 3-5 minutes biking, rowing, or walking briskly, then do 15-20 band pull-aparts, 10 slow shoulder circles each way, and 10-15 incline push-ups.
Ramp the first press
Do two or three warm-up sets with 8-10 empty-bar reps, 5 reps at half your working weight, and then a heavier double.
Set thirty degrees
Use a 30-degree bench because steeper angles shift more work toward the front shoulders.
Control every rep
Lower for 2-3 seconds, press for about 1 second, and keep about two reps available on most accessory sets.
Rest between sets
Rest 2-3 minutes after incline presses and 60-90 seconds after accessory work.
Pressing form
Keep the setup stable so the chest stays loaded through each repetition.
Set the barbell
Grip slightly wider than shoulder width, pull your shoulder blades back and down, and lower the bar to about one inch above the upper chest.
Stay firmly planted
Keep your hips on the bench and your feet quiet throughout the barbell press.
Guide the elbows
Keep your elbows about 45-60 degrees from your torso during dumbbell presses instead of flaring them wide.
Progress the load
Add repetitions within the range before increasing weight.
Build reps first
For 4 x 8-12, keep the same weight until every set reaches 12 reps, then raise the weight and return to 8 reps.
Advance barbell weight
Add 5 lb after all four sets of 5 move at the same speed and the final rep matches the first, then use 2.5 lb jumps when needed.
Advance other equipment
Move machines to the next pin and take dumbbells to the next suitable pair after completing the full rep range.
Hold the weight
Do not increase weight if your range shortens, your hips lift, the bar bounces, or the set slows badly.
Missed sessions
Treat Session A and Session B as a rolling pair and keep their order.
Miss one session
Complete the missed session on your next gym day, then continue with the other session.
Miss one week
Repeat the previous week's working weights when you return.
Miss two weeks
Reduce working weights by about 10 percent for your first week back.
Choose your level
Use the level that matches your current training experience.
Beginner approach
Use 2-3 work sets per exercise for four weeks, start presses with dumbbells or machines, keep three reps available, replace weighted dips with push-ups, and stop near 45 minutes.
Intermediate approach
Use all listed sets, keep 1-3 reps available, add dip weight after 10 clean bodyweight reps, and stop near 60 minutes.
